Warm-up10 min

Live Hips

Setup: Staggered lines, arm's-width apart, one direction down the mat.

How it works: Lengths, twice each: shrimps, hip lifts with a leg scissor at the top, triangle lifts — ankle tucked behind the knee, one-second hold — and a new one for tonight: swivel drills — on your back, hips high, swing both legs left then right like windscreen wipers, shoulders staying planted. Finish with two minutes of solo flow: hip lift, into triangle shape, into a sideways leg swing, melt down, other side. The chain is already in the warm-up; tell them to notice.

What to say

  • Hips stay off the mat through the whole swivel — the floor is lava between attacks.
  • Shoulders planted, hips travelling — that separation is the entire evening.
  • Slow flow now buys fast flow later — grease the pattern, not the clock.

Easier

Half-lengths; swivels with bent knees over the chest.

Harder

The solo flow runs continuously for the full two minutes without the hips ever touching down.
