Build to Match Pace

Warm-up waves — wide buffers, everything ends on the hornDouble spacing — bursts need room to land

Setup: Staggered lines with double spacing, then pairs. The timer runs from minute one — tonight lives and dies by the horn.

How it works: Four minutes rising through the gears: jog, side shuffles, sprawls, shots down the mat at half depth, hip heists left and right. Then four minutes of pummelling — underhooks, collar ties, level changes — finishing each minute with a five-second burst on the horn. Last four minutes: sit-through flow in pairs, one on all fours, partner spinning and re-spinning to the back at building pace. Heart rates should arrive at the first burst already warm — scrambles pulled from cold muscles are how comp camps lose athletes.

What to say

  • The horn means now — burst on it in the warm-up and you will burst on it in the bracket.
  • Level changes drop the hips, not the head — eyes stay up all night.
  • Sweating before the first situation is the target — anything less is a warm-up for a different class.

Easier

Bursts at three seconds; sit-through flow at drilling pace throughout.

Harder

Every horn burst becomes a full sprawl-to-shot chain; sit-through flow adds a live wrist fight.
